There are numerous things a pitcher can do to keep in shape and improve their velocity during the offseason. One is to run like someone already stated. I believe that sprints are the best, but to build up lungs, a mile a day dosen't hurt you. As for weights, legs only, some upper body, but very light, nothing really hard. Lots of middle and lower body. Do sit-ups, 200 a day, or so, some push-ups, do some things with tubes, I know a lot of colleges use this technique, its good for your arms and rotator cuff. Also, pitch a lot, keep your arm in shape, don't wait til two weeks before the season to start pitching. ML pitchers start in November, it's just how it goes, even if your young, you have to keep that arm, rotator cuff, in shape, or else you'll get hurt when you go to college and play a full season. Go to this site for some good workouts- LetsTalkPitching , that should help a little bit...Hope that helped.

I would delete the "pitch a lot" part from that advice. Some showcase pitching is OK, but the Nov-Jan time is a good time to let the shoulder and elbow rest and heal. Then start climbing the mountain again in early Feb with an eye towards games starting in mid-March.
I believe you should pitch for months before the season to build up your shoulder and elbow, 2 months off is plenty, trust me.
