You need to do both. Go the the strength and conditioning section and do a search on programs for pitchers. Try different words and you will find the basis for a good lifting program. Start long tossing, I would not throw pens in the off season but focus more on LT. If you don't have a good LT program go to Jaeger sports.

I respectfully disagree alaestia. Long toss is one of the most valuable things you can do to help develop arm strength. A good long toss will do more to build up arm strength than anything else you do and that includes - lifting weights and bullpens.

You want to lift weights to make sure your entire body - especially the core muscles - are being effectively used once you get on the mound. Even if you are a position player you need the core muscles to help generate more power to a throw.

Here is a quick overview of what you need to do in order to become a better pitcher and roughly the order in which to do it.

1. Long toss - build arm strength
2. Weightlifting - strengthen all the muscles overall (esp. core)
3. Drills - fine tune mechanics and accuracy
4. Bullpen - tie everything together from arm strength TO strong muscles when you go through your mechanics TO developing accuracy TO becoming a great pitcher.

You have to do all those things building up to your season. If you leave any of them out then you will not be as good as you could be.
